Why is it harder to lose weight during menopause?
Three real changes, and none of them is a willpower problem.
First, body composition shifts. A study that followed women through the menopause transition found visceral fat rose and energy expenditure fell across those years, over and above ordinary ageing. Fat moves to the middle, and the body spends a little less. Second, muscle is harder to hold as estrogen falls, and muscle is what keeps resting metabolism up. Third, sleep gets worse for many women, and poor sleep pushes appetite up and recovery down at the same time.
Put together, the old method of "eat less, move more" now works against you: eating less costs muscle, which lowers the number you burn, which means eating less again. How do you lose weight during menopause? The five levers
1. Protein at the top of your range, not the bottom
The ISSN protein position stand puts 1.4 to 2.0 grams per kilogram of body weight a day as the band for building and keeping muscle in people who exercise. For a 160 lb woman that is about 100 to 145 grams. Most women arrive at coaching eating 50 to 70. Closing that gap, on its own, changes what a calorie deficit does to your body: it comes off fat instead of muscle.
2. Strength training two or three days a week
Not more cardio. Lifting is the signal that tells the body to keep muscle while fat comes off, and it is the single most under-used tool in menopause weight loss. The Physical Activity Guidelines for Americans recommend muscle-strengthening activity on two or more days a week for all adults; for a woman in menopause it is the difference between losing weight and losing the right weight. 3. Calories just under maintenance, never under resting
A deficit of around 20 percent under what you burn is enough. Bigger deficits speed the muscle loss you are trying to avoid and are rarely sustained past week three. If you have been eating 1,200 for years, the calculator will probably tell you to eat more, and it will probably be right. Read the signs you are not eating enough before you argue with it.
4. Protect the sleep window
Night sweats and 3 a.m. wake-ups are part of menopause for many women, and the evidence that short sleep raises hunger and lowers the next day's activity is consistent. You cannot always fix sleep, but you can stop fighting it: a cooler bedroom, alcohol earlier or less, caffeine cut off by early afternoon, and a wind-down that does not involve a phone. Sleep is not a weight-loss lever people like, because it is not something you can "do." It is still one of the five.
5. Measure the right things, on the right schedule
The scale in menopause is noisy: water shifts with hormones, with salt, with lifting. Weigh weekly if you weigh at all, and track a waist measurement, a set of photos and how the lifts are going. What about hormone therapy, supplements and GLP-1s?
Hormone therapy is a medical decision between you and a clinician who knows your history, and it is outside what coaching does. Supplements marketed for menopause weight loss have thin evidence at best; none replaces the five levers above. GLP-1 medications are effective for some women and, again, a prescriber's call.
