How Much Protein Do You Need on a GLP-1? (Ozempic, Wegovy, Zepbound)
Why does protein matter more on a GLP-1, not less?
Two things happen at once when a GLP-1 medication starts working, and they pull in opposite directions.
The first is the point of the drug: appetite drops, fullness arrives early, and total food goes down. That is how the weight comes off. The second is quieter. Some of what comes off is not fat.
In the DXA sub-study of the STEP 1 semaglutide trial, roughly 40 percent of the total weight lost was lean mass; in the SURMOUNT-1 tirzepatide sub-study, the share was closer to a quarter. Those are not identical numbers and they are not disasters, but they are the reason a nutrition plan on a GLP-1 cannot be "eat whatever you can manage."
Muscle is the tissue that keeps your resting metabolism up, keeps you strong enough to lift the groceries at 60, and makes the weight you lose stay lost. Protein is the material it is built from, and lifting is the signal to keep it. On a medication that makes eating harder, protein is the one macro you cannot let slide.
How much protein should I eat on Ozempic, Wegovy or Zepbound?
The International Society of Sports Nutrition position stand on protein puts 1.4 to 2.0 grams per kilogram of body weight a day as sufficient to build and maintain muscle in people who exercise. The ISSN position stand on diets and body composition adds that higher protein intakes help retain lean mass under hypocaloric conditions. A GLP-1 is, functionally, a large and sustained hypocaloric condition. So the exercising band is the sensible place to sit.
Here is what that means in grams, using the same capped reference weight the calculator uses (above 200 lb only half the extra weight counts, because protein need tracks lean mass, not fat).
Daily protein on a GLP-1, by body weight
Rounded to the nearest 5 grams. Above 200 lb the ranges use the capped reference weight.
If those numbers look impossible next to how little you feel like eating, keep reading, because the number is rarely the problem. The delivery is.
How do I actually hit the number with a small appetite?
You stop trying to eat like you did before the medication. Three big meals are the wrong shape for a GLP-1 appetite. Four or five small, protein-first meals are the right one.
Protein goes on the plate first, and gets eaten first. If you only manage half the meal, the half you managed was the half that mattered.
A shake counts as a meal. Twenty-five to thirty grams in a glass, sipped over twenty minutes, is a legitimate meal on a GLP-1. It is not cheating. It is arithmetic.
Breakfast is never skipped. It is the meal that is easiest to skip on a suppressed appetite and the hardest to make up for later.
Choose dense over bulky. Greek yogurt over cereal, eggs over toast, chicken over a salad you cannot finish. Volume is your enemy right now; density is your friend.
Liquids away from meals. A big glass of water before eating fills a stomach that is already emptying slowly and takes the room the protein needed.
What does 30 grams of protein look like?
Using USDA FoodData Central values, 30 grams is roughly:
On a GLP-1 the eggs and the chicken portion may feel like a lot in one sitting. That is the argument for the yogurt, the shake and the four-meal day. What to eat on GLP-1 medication has the full food list, including what tends to sit well and what does not.
What about nausea, and food that will not go down?
Nausea is the most common reason protein falls off on these medications, especially in the weeks after a dose increase. Practical things that help: smaller portions, colder foods (a cold shake or yogurt often goes down when a hot plate will not), less fat in the same meal, and eating slowly. Whey isolate and clear whey drinks are often better tolerated than milky, heavy shakes.
Persistent vomiting, severe abdominal pain, or an inability to keep fluids down are not nutrition problems and this page is not the place for them. They belong with your prescriber, promptly.
Does protein alone protect muscle on a GLP-1?
No. Protein without resistance training mostly becomes expensive energy. The body keeps muscle it is asked to use. Two or three strength sessions a week, at home with dumbbells or at a gym, is the second half of the answer, and it needs to be running before the weight loss is far along, not started afterwards. How to prevent muscle loss on Ozempic covers the training side in detail.
What happens to protein when you stop the medication?
Appetite comes back, and it comes back louder than before because the body has lost weight and the hormones that govern hunger have shifted. The protein habits you build now are the ones that carry you through that window. Building them in the last month on the medication is too late. Post-GLP-1 transition planning is the how-to for that.
The medical half belongs to the person who prescribed the medication. Metabolic and peptide support is offered through a licensed medical team, it is never required, and it is not where anyone starts.
